What Is Vitamin D? 

Vitamin D, or calciferol, is a fat-soluble nutrient your body uses to support bone health, muscle function and several organ systems. You can get it from natural and fortified foods and dietary supplements. But your primary source of vitamin D isn’t your plate; it’s your skin.  
 
When ultraviolet B (UVB) rays from sunlight hit your skin, your body gets to work synthesizing vitamin D.

Why Vitamin D Matters, Especially for Bone Health 

Vitamin D behaves less like a typical vitamin and more like a hormone, influencing many of the body’s internal processes. It supports the immune, cardiovascular and endocrine systems, and low vitamin D has been linked to: 

  • Certain cancers 
  • Chronic pain 
  • Low mood 
  • Muscle weakness 

Vitamin D is best known for helping your gut absorb calcium and phosphorus, the key minerals your body uses to build and maintain strong bones. 
 
Without enough vitamin D, bones can become thin, brittle and misshapen over time. Older adults, who often get less direct sunlight, face a higher risk of osteoporosis: a disease where bones become so fragile that even small movements, like coughing or bending, can cause fractures. 

How Vitamin D Is Made  

Vitamin D synthesis is the process your body uses to capture sunlight and convert it into a hormone-like form of vitamin D that your cells can use. 
 
Picture a sunny day: You step outside, where UVB rays reach your skin. These rays trigger a chemical change in a cholesterol-based molecule called 7-dehydrocholesterol. That reaction creates vitamin D3 (cholecalciferol), which then enters your bloodstream. 
 
From there, your body runs vitamin D3 through a two-step “activation” pipeline. This is where raw sunlight energy is refined into a form that can actually guide how your bones and other tissues behave. 

Step 1: The Liver — Building the “Storage” Form 

The liver converts vitamin D3 into calcidiol, also known as 25-hydroxyvitamin D. Think of calcidiol as your body’s reserve supply of vitamin D. 

Step 2: The Kidneys — Turning Storage Into “Active” Vitamin D 

The kidneys convert calcidiol into calcitriol, or 1,25-dihydroxyvitamin D: the final, fully active form of vitamin D. It turns your vitamin D “savings” into “spendable” vitamin D your body can use right now. 
 
If you get vitamin D from supplements or food, like fatty fish or fortified milk, it bypasses the skin altogether. Dietary vitamin D3 enters the body through the gut, hitches a ride through the bloodstream and enters the exact same pipeline, starting at step 1. 

Supplements and Sunshine: Getting Enough Vitamin D 

Worried you’re not getting enough vitamin D? Your best bet is to talk to a healthcare professional. A simple blood test can show whether your vitamin D levels are in a healthy range or whether you might benefit from changing your sun exposure, modifying your diet or adding a supplement. 

How Much Sun Is Enough? 

There’s no universal “perfect” amount of sun for everyone. The amount of sunlight you need to maintain adequate vitamin D levels depends on: 

  • Age 
  • Clothing and sunscreen use 
  • Skin type and color 
  • Time of year and time of day 
  • Time spent indoors vs. outdoors 
  • Weather and air quality 
  • Where you live 

Many people in the U.S. can reach the recommended daily intake of vitamin D — about 20 micrograms for most adults — with short, regular sunlight exposures. That can range from just a few minutes to around 15 minutes of midday sun on unprotected skin, depending on the factors listed above. Your actual needs may be higher or lower, which is another reason to check with a professional, especially if you’re at higher risk of deficiency. 

Should I Skip the Sunscreen? 

No. Sunscreen can reduce the amount of UVB that reaches your skin, which may lessen how much vitamin D your body makes, but that doesn’t mean you should skip it. Vitamin D deficiency is highly treatable with diet, supplements or lifestyle changes. Skin cancer, on the other hand, can be life-threatening and is strongly linked to UV exposure over time.
